Tuesday, August 25

Today will be the same as most Tuesday's - If possible your day should map out like this:
1) Oly Form Work
2) OHS
3) Class MetCon (Low priority)
4) Function work (High Priority)

As Sunday's are to cardiovascular beatdowns, Tuesday should be to barbell function, form and volume beat downs.  I really do not care/mind if you guys do not get a Metcon in on these days and you shouldn't feel the need to. Don't forget about the Tuesday kids class/Personal training sessions between 4-5pm if you are aiming around that time. My apologies for not providing any Monday material for those who needed it. 

1) Olympic Form Work:
a) E2MOM14:
2 Position Snatch - 2" off Floor (start from floor, pick up to 2", pause 2-3s and complete Snatch) + Below Knee (pause for 2-3s at position) -- *Weights should be 5lbs higher on every set than last week* (Link to comments if you forget )

b) E2MOM14:
2 Position Clean + Jerk - Hi-Hang + Above Knee - *Weights should be 5lbs higher on every set than last week*

***Work to improve upon mistakes made last week***

c) EMOM10: ***Mark switch between E2MOM and EMOM here***
3 OHS (regular, no pause, still Snatch grip though) - Begin @ 70% of Snatch and build as possible. 


This week will begin our "Function" work - 2 days a week we will be working to attack foundational weaknesses, improve general movement patterns and increase joint health/strength. These exercises are absolute priority of the day.  This is where you can start to put together more quality reps to start erasing bad habits you've created.  

2) Function:

3 Rounds of:
a) Z-Press - 5 Reps @ ~50% Strict Press Max -- Emphasis on keeping the core perfect. Demo
rest 90s
b) Supinated Barbell Rows @ 8 Reps -- Shoulders down, no shrugging. Demo
rest 90s
c) Towel Farmers w/ KBs @ 60s - Keep shoulders set, and elbows locked - No shrugging or pulling with the elbow. Demo

  1. I did not hit a dynamic enough warmup and tweaked a hamstring this morning. Whatever God John Sansbury worships was laughing at me.

    4. CASH UPDATE:

      Big Walnut Thursday,

      First series will start out in wing package. Play 1: Wing R - 28 buck, Play 2: Wing L Boot Right, Play 3: Wing R, Zip Left, 32 trap. (We won't need a fourth down)

      Then we begin our methodical venture of breaking this overly aggressive group with Ice package (maryland I/ double tight) and sprint series.

      Defensively: we will start in Under 83 (cover 3) Play 1: Mickey Mouse (both inside backers coming) Play 2: depending on what hash send a rocket or lasso call (outside linebacker) Play 3: ACDC HELLS BELLS IS PLAYING IN THE BACKGROUND and Lion (Left inside) 3 deep 3 under coverage.

      Play 4: Punt Return for a TD - SPECIAL TEAMS!!!

      14-0 going into Minute 2 of quarter 1.

  2. Worked up to 105 on the snatch EMOM. Felt really heavy at first but got better as I loosened up. Worked up to 120 on the C&J. Felt pretty good. Had a hard time keeping the OHS an EMOM. Managed to get all of the reps done within each minute but by the end I was not adding weight and finishing at the very end of the minute. Worked up to 115#.

    For the function work did the z press at 50 pounds. Felt really light. Did the supinated rows at 75#. Also felt pretty light. Did 35 # KBs for the towel farmer carries. These felt really easy at first then started burning A LOT! I really enjoyed the extra work today. Have a great day everyone!

  3. Snatches felt good. I stayed around 135# without pausing. Worked on wrist speed and head position. With my hip still being an issue, the holds were causing a lot of pain.

    Cleans were awful. 185# and pain with the set up. Stopped halfway through. I pulled a "Ben Smith" for the jerk. Felt a lot easier on the hip.

    Ohs is outta the question today. Going to finish up with z press and mobility. Just a real off day for me.

  4. Snatches: all at 135#. all felt good (but that 5# felt alot heavier!). That just below the knee felt better this week

    C&J 3 at 155# 4 at 165# all good

    OHS 2x135#, 2x145#, finished rest at 155# and they got very tiring...minutes went quickly

    Zpress at 65- felt fairly easy, prob should go up
    Supinated Row at 95# then 105# -got fatiguing but was able to keep all strict
    Towel farmers carries were really hard. did 53# KB, able to make it through the minute but it was hard!

  5. did me up some class this morning. 215# for the squats felt rough, but they felt better towards the end as I got my arse and Hammies loosened up.
    Shoulders got smoked on the wod. Failed first 2 warm up snatches.
    Worked at 115# for the snatch sets - no misses.
    Worked at 155# for the clean and jerks. Felt heavy today.
    Did OHS at 125# and had to depart.

    Those KB towel carries looked turrible - might try those, along with the other exercises, tomorrow.

  6. Confessions of a late night spent with John Sansbury:

    "It was a late night, I showed up early for our date - expectations high from the week previous. I tried to calm my nerves by moving around a bit to get the jitters out. Then he came through the doors and stormed the extra work area, I knew he meant business. We started on the barbell, at first things were timid...just getting the feel of being close with everything again. As John became more comfortable he became more aggressive, more confident. We both had dreams of being faster, being perfect...but only one of us achieved that goal. To say I was jealous at his effort would be an understatement, I did everything I could to hit it just as fast and hard. Luckily the aroma permeating from Sr. Sans was enough to keep even the lowest of creatures apart from him, we had to move to opposite sides of the gym...he blames it on the Spaghetti. As we moved onto Z-Press, Farmers Carry's and Supinated Rows John said he would follow my lead...lead I did. We moved through each thing with flawless movement, timed perfection and increased loads - though not enough to lose the power and grace needed to complete the perfect evening. It was a long night, it was a good night...I am satisfied and will look forward to next week." - Journal Entry, 8/25/15

  7. Started out with the snatches. Used 90# for these, and they felt solid. All makes.

    For the clean and jerks, I worked up to 130#. Felt pretty heavy, mostly on the jerk.

    I started my OHS at 85# which felt super light. I worked up to 115# and stayed there for the last 4 sets of 3. Although that is technically my snatch max, it felt good. The minute went by really quickly with this one!

    The function work was very exciting, did this part with Jen K. Lots of core work which is exactly what I need and I had never done any of those things so that definitely added to the excitement levels. Used 55# for the Z presses, did my very best to keep the core tight. Used 85# for the supinated row, and these actually didn't feel so bad. Then came the best part, the towel farmers carry. Used the 44# KBs... The last 20s of each carry felt like a century. Forearms were massive afterwards. Good stuff!

    - focused on both, not jumping forward used a chalk line

    OHS: 105,110,115,120,125,130,135,140,145,150

    Did function stuff with Sunshine!
    Z press- 60 lbs
    Supinated Row- 85lbs
    Towel Farmer Carry- 44lb kettle bells those got bad fast.... They were a good kind of bad, though!

  9. Worked out with Mirth we stayed at same weights

    Snatch finished with 180# no misses

    C&J we worked up to 245 no misses actually moved feet on all jerks.

    Z press wenthe 115

    Row 95

    Farmers carries 62 and killed forearms

    Oly stuff feeling real good

  10. If you didn't figure it out yet--I worked out with Jeff.
    Snatches-185 all makes and felt good for most
    CJ-235/250/260-felt good.
    OH SQT-just did 1 snatch balance and 2 narrow grip OH sqts. It seems every time I snatch grip OH sqt for reps bad things happen to a bad L shoulder of mine. Fool me once shame on the barbell, fool me twice shame on the weight, fool me thrice shame on the owner/programmer, fool me fourth means I'm a dumbass.
    Z press-125? Row-125? Carry-53/53/70??
    I just followed JEFFs lead on that stuff

  11. Did a non crossfit workout before this that left my central nervous system a little shaky so this was kinda fun to see how I would perform !

    Snatches done at 95 for 2 &100 for the rest. Missed the second to last snatch .. Oops. But felt okay just didn't feel as light and I had hoped!

    Clean and jerk:115,120,225,130,135,140,140 something like that! Which was 5 lbs over my last weeks at 135 .

    OHS :my wrists freaking hurt. Guess that's what I get for being completely gearless.... 90,95,200,105,110,115,120...

    Function was half assed (sorry)
    I did the men's bar for the presses and the superman pulls...
    I was too focused on food and was tired to do the rest.

    It was fun using the same timer as Chris and will :) thanks for sharing guys.

  12. Limited time with practice, solid warm up, and having to get to chiro by 8.

    Hit 225 on snatch and 275 on clean complexes.

    Worked rows, went to heavy at first and need to do a better job of owning movement and then building weight, not opposite.

    Worked Hand Stand shoulder touches and split right after.

    Good seeing everyone today. Grid tomorrow.. be there - over and out.

  13. Glad to be back lifting.
    Started off with some OHS. Felt solid. Started at 185 ended at 250. Hit all reps

    Snatch with CSans. worked up to 215. Two misses

    Clean and jerk felt very heavy. Need to make these and front squats a consistent part of my workout again.

    Did some extra rows...Jeff did not approve of our form.

    Ended with some shoulder touches.

  14. Worked up to 150# on snatch. Felt solid
    #195 on the clean and jerk felt heavy today.
    Ohs worked #155 with what felt like long pauses at the bottom to focus on shoulder strength and stabilization.

    95# for z press and rows. Felt a bit light but I focused on slow and controlled movements with a tight "squeeze" at the top and bottom of the movements.
    Started at 44# for the farmers and burned out the forearms with 62# for the last round

    Hip and leg felt great today
