I understand that yesterday's extra work was very difficult for most people. Last week and especially the weekend was very difficult and if your lower back is flared up a bit you should definitely think about adding in a rest day (preferably on Wednesday) or if you do come in, taking the workout very light or scaling to something else and just hitting the squats/ MU work is plenty for today. 

Please try to listen to your bodies - When intensity work / Lactic threshold training (Read more here) is programmed and you don't "have it" it is FAR better to just call it a day, relax, mobilize or train something that you enjoy and you can put some effort into / hit some weaknesses.  We have ~3 more weeks on our cycle before our next deload, so things will continue to ramp up for 3 more weeks. Try to understand the difference between when "grinding it out" is good, and when it isn't.  Here are the best examples I can provide:
"Badger" - Grind through, do singles on the cleans, break the pull-ups, do your best to finish.

"Fran" - Don't grind through, either maximum intensity is brought, or you should scale/change the workout or go home and take a rest day.

Intervals - Go as hard as you can, rest is there to allow higher intensity.

Squats - Grind through it provided your body isn't breaking down.

Olympic lifting - Don't grind through, lighten things up/drop reps and improve form if needed.

A big part of following this blog is responsibility, communication and team work.  I am around to answer questions and tell you what is best for YOU day in and day out.  Every piece of advice I offer you is to provide you with the best training you can, all other coaches should provide the same.  Other competitors should also be there to support you or call you out.  We have to have thick skin and realize that as a community and a group we are here to make each other better. I am proud daily of all of the hard work everyone puts in - one of the proudest moments I have as a coach though is when an athlete comes in, hits a little airdyne, mobilizes and calls it a day - telling me that they "just needed a day off."  That shows maturity and an understanding of your mental and physical state.  If you don't read what I type or the instructions that I put out every day then you are missing out on much of the most important knowledge and wisdom I can provide you with. Yesterday I put this: **Rest 3 minutes after each effort - These are to be done at absolute max effort - Scale as needed to increase intensity**
Try to make sure you guys stay up on reading the asterisks and sticking to them to understand the point of the workouts / extra work. If you don't understand ask questions, I can only help as much as you let me. 

Extra work: 
Squats:
1) 4 @ 70%
4 @ 75%
4 @ 80%
4 @ 85%

2a) 5 @ 60%
5 @ 65%
5 @ 70%
5 @ 70%

2b) After each set perform a max set of Muscle-Ups.  Look back over your previous weeks and aim to improve on your sets as best you can.  We should be improving our volume of MU each week.

I have been to a lot of gyms over the years, seen a lot of programs and have to say that you really don't see anyone take the time like you do. The blog has become something we all enjoy... so thanks coach for taking the time. It is very much appreciated.

    1. Agree - WOD was no jokey. I also took a DNF. Got 9 rounds in 15:30. All DB work unbroken. Amanda got me today - she is a force! I enjoyed trying to chase her down every round.

      Need to work on strict press stuff more often - still a glaring weakness for me.

      Extra stuff - blister on palm from c2b yesterday prevented me from holding up heavy OHS and holding on to the rings. Did extra FS sets instead and in between did 1 MU + max dips.

  11. For extra work I took my 2000 Honda Accord for 1 last ride and then agreed to make it rain in a Honda dealership later this afternoon.

    Saying goodbye to my Accord was like I was Kate Winslet in Titanic and my Accord was Leo Dicaprio and I told him I would never let go and then I instantly let go. But in this example I didn't hide the expensive necklace, I just gave it straight to the new dealer.

  14. Just did the rowing that Jeff, Chris & Will did yesterday and #killedit. It hurt but very proud of myself.

    Then did some banded hamstring extensions 3x10 each leg and worked on some handstand hold/walk.

    Feeling hungry to get better and stronger which is awesome as I was feeling a bit unmotivated a few weeks ago. Plus the GAMES are on this weekend to add to my hungriness... #LETSGO!

  15. Class demoralized me. Ballin made me use 45s.... I keep trying to tell her I am not that strong but she said I use 45s or 55s .... obviously I chose 45s. Some I was able to do 5&5 other times I got in my head and did sets of 2,3 .... Anyways I finished 8 rounds.

    Strict press thingy worked up to a solid 85lbs (ha)

    Extra work I just did the back squats. Haven't squatted in awhile since being on vaca!

  16. Class was loaded today! I think our coach was a little overwhelmed from all of the stars in attendance.

    Press w/sir William. Worked up to 165 and then failed rep 3 of 175.
    WOD-18:05. I guess the afternoon allowed more time than #BCOD???? DB UB. Runs slow and steady. Some little xcountry dude would just speed right past me every round--pretty dang annoying.
    Extra work--conveniently we squatted after doing 100 DB squats---so after a good 20 minute break I finally got to it. Only hit 3 reps of last set. Worked walking lunges w/MU--4/6/7/7/7/6. Still working on that powerful kip to get me up there easier. Will was coach of the day today helping me out.
    Hit some HSPU and core work along with shoulder care to finish up.

  17. Was a little overwhelmed from the Noon class All-Stars so I took a lighter day today - as yesterday was definitely a full day. Squats tomorrow for me (more comfortable schedule tomorrow for me):

    1. 30min Airdyne with CSans:
    10mins @ 20 on / 40 off @ ~800 watts
    10mins @ 30 on / 30 off @ ~650 watts
    10mins @ 40 on / 20 off @ ~450 watts
    Total cals: 350
    followed by some mobility.

    2. Tried to jump into the 5:30p class with about a 15second warm-up, which didn't really work. I think I hit 5 sets on the strict presses, 75, 95, 115, 135, 145 - Pretty easy but out of time...
    Only had 45lb DBs left for the metcon and I hit 3 rounds and the back/knees were upset so I called it a day. Had to get home to watch the individuals!

    Maybe tomorrow the All-Star noon class will calm down so as to not overwhelm me too much

  18. Was debating on taking today off. I should have. Got out of the dungeon early today and went to 630 class. Split press at 155 and stopped there. No #55 DB's left so I happily picked up 45s. Went at a fairly decent pace but stopped after round 5. Lower back and hip were fired up. As Jay has told me multiple times I have a bad habit of swinging or extending back more than up on my pulls both for today's DB's and yesterday's snatch work. Undoubtedly the cause of my back issues. Need to break old habits and clean up my movements. No extra work. Looking to squat tomorrow

  19. Back was still feeling it from yesterday so I just did the squats and muscle ups. For backsquats I did:

    4@185

    4@210
    4@225

    Felt heavy-ish but good overall. For FS I did:

    5@135
    5@145
    5@160
    5@160

    My goal with muscle ups was to try to do 2 or 3 reps unbroken, instead of singles which has been my mojo lately. I was pretty successful! I got 3 unbroken for my first two rounds (tying my PR!)-- went for a 4th on first attempt but just didn't get my head through aggressively enough-- then 2 and finally 1 and 1 for my last set. Still a work in progress for sure but they definitely feel a ton better!

    After that, I did my butterfly accessory work of a 5 min EMOM-- felt good, going for 5 or 6 reps unbroken in a min and was able to get 6 for 3 mins which was a first for me! So yay! :)

    Class: Worked up to 100# but failed 3rd rep. For the wod I had to scale to rower cause my stupid foot is being stupid again. Finished 18:52

    Extra work: took me a minute to get going and I used my new 1RM for BS:) and did MU progression work inbetween FS. then finished it off with extra extra dips because dips.

  22. Really solid noon crew. I have missed you boys.

    Hit some split press with JSans- Went 2/3 on 165 twice. Tried to stay away from arching my back.
    WOD with PP @ 45, back isnt quite there for cleans yet. Tough WOD. Had Jsans chasing me down. Which is really impressive seeing as DB squat cleans are a lot tougher than what I was doing.

    Did some OHS and MUs. Back is pretty smoked. Lots of maintenance right now.
