Super Tuesday, June 2nd, 2015

Week 1 of 12 -- Ensure you read this post in it's entirety to fully understand how the next 12 weeks will run.

Everyone will be jumping into a lower body strengthening cycle regardless of what group you fall into. There is no more cardio group, once per week everyone will have a monostructural cardio piece to be done on their own at a separate time from their workout. This will most commonly fall on Saturday or an off day. Your focus right now is to get stronger - make sure you eat for that goal. I will let you know the days of the week you will be hitting your version of Hatch on Monday or Tuesday of each week so you can plan extra time accordingly.  Typically you will squat one additional day for a maximal attempt on top of hatch during the week.  

Hatch version options:

1) Back Squat/Front Squat - Classic.
2) Front Squat/OHS - Position focus, for those who struggle sitting into a vertical squat or have a massive disparity in their squats. 
3) Front Rack Walking Lunge / Belted Squats - For those who run into team back pain.

This week your squatting schedule will look like this:

Tuesday - FS Max (in class)
Thursday - Hatch Wk1D1
Saturday - Hatch Wk1D2

On your hatch days you will have minimal other extra work due to time constraints, and what you do have will be added in as a super set between sets.  

Groups over the coming weeks will be focusing on, and frequenting the same workouts and the same extra work -- some of you may find this boring, but focus on perfecting the simple fundamentals.  Re-evaluate things that you have never focused on before.  If it is snatching, each person should be beyond the simple thought process and mechanics taught in year one -- we should be on to more advanced work and hammering down weaknesses.  Now is the time to fix issues permanently instead of letting them linger for another year.  Along these lines the extra work will be a priority throughout these weeks.  Class and Metcons are preferred on the Tuesday-Thursday schedule, however not at the expense of missing out on your weaknesses/extra work.  I.e. I would MUCH RATHER you spend the time on the side drilling snatch work or muscle-up work than hitting a kettlebell swing and burpee workout.  There will be plenty of time later in the year to lock down bigger engines and higher intensity - but right now you need to get stronger and improve positions. 

Tuesday extra work:

Strength/Oly -- Preferably done before class:

1) Warm-Up --
a) Burgener warm-up with PVC & Barbell.
b) 3 Rounds of 3 Muscle Snatch @ 40/45/50 (%)
c) 5 rounds of 2 Sotts Press building in weight. Start light, have a perfect squat. 

2) Workout:
a) EMOM12 - 2 Snatch lift-offs ( http://www.catalystathletics.com/exercise/389/Snatch-Lift-off/ ) + 1 Power Snatch + 1 Snatch - Begin @ 60%, do not go above 75%. 


Gymnastics -- 
1) Warm-Up -- 
a) Inverted Tabata (10s on, 20s off) - Freestanding HS hold/walk. Work on position.
b) 3 x 5 Negative HSPU w/ 8s lower -- Use ballistic blocks or 3 45lb plates for each hand and do controlled lowers with perfect body position.

2) Workout:
5 Rounds
a) Max Set with perfect form of pull-up bar lat pull-downs (video: https://www.youtube.com/watch?v=iPPoGGyHnbw )
b) 5 Tempo ring dips - strict - with 2s pause at top & bottom positions.
c) If have muscle-ups - one set w/ tight body position (max: 6)
If don't have muscle-ups - 5 x transitions preferably with purple or red bands - Dip out every rep.

    Extra: Did snatching up to 185.
    worked on some deficit negative hspu lowers and 1 set of muscle ups.

  2. The blog is back in full force! My shoulders, lats and hands are already crying uncle.

    Did not PR the front squat today. Failed twice at 240. Extremely disappointing.
    Looking forward to the FS/OHS hatch. #NeedItLikeWhoa

    WOD time 3:20. Legs were very tired.
    Did some light snatch pulls and then dove into gymnastics. HS holds went well. Still moving around a bit too much, so need to work on stability and better body position so I can stay in one place.
    Negative HSPU were pretty hard. 8 seconds felt like, FORRREVVVVERRR (Sand Lot slo-mo voice)

    I am absolutely terrible at lat pull downs on the bar. That plus the ring dips leading into MUs each round was very taxing. Did sets of 3.

  3. Worked the snatch EMOM to 175#. Felt pretty good.
    135# for drop snatch. Really need to work on speed.
    FS: 290# not a PR. Gonna hit the BS/FS Hatch

  4. OLY to start - need work on the mr b warm up, sots smoked my back (nothing over 135) along with the emom. started at 135 and finished the 10th minute at 210 (felt a little discomfort in lower back area - skipped last two minutes). drop squat were great - didn't go over 105.

    FS - stopped at 375 - no PR.

    Gymnastics: hs holds felt great, was able to stay inside a square every minute but one. HS negatives were a #devastator. lat pull downs need work did the second version with box, ring dips blew me up in chest (felt incredible), muscle ups did sets of 3.

  5. Did the oly work with my brother Chris-you may have heard of him. Worked up to 170. Back thrasher. Snatch drops at 105.
    Front squats w/ Chris Alex and Dru. PR at 355. Had about a 6 second stalemate at about half way up but I defeated the weight. Then worked gymnastics w/same crew. Good stuff.
    Just a warning for everyone. The warm ups are not actually warm ups. They are workouts that Jeff is trying to hide behind the word "warmup". They may have been tougher than the actual "work". Plan accordingly.

  6. Did oly work to begin. Sotts press kicked my ass. Definitely a big weakness for me. My back started flaring some pain from the ribs popping out Friday. I did not do the snatch drops.

    Didn't plan on going after the front squats today but joined Alex, Chris and John.
    - PRed by 10# and hit 375#

    Gymnastics was fun but nothing about it was warm up. Need to work on hand stand everything!

    1) Muscle Snatch @ 105, 115, 135
    2) Sotts Press @ 75, 85, 95, 95, 105 - Pretty easy.

    Snatches - Began at 155, went to 170 then 195 -- Had to cut out the Power Snatch because missing the 'perfect' catch a few times really hurt the shoulder. Missing out on the longevity to hit these all very well. Minutes 1-7 or 8 felt really good, then things fell apart.

    Drop Snatches - 115 for most...pretty tired by this point.

    Class --

    1) Front Squat - Actually did this, 185, 225, 275, 295, 315 - Called it there. Still working on my positioning and getting back into squats.

    2) Did FRWL at 155 instead of back squats and 5.11

    3) Did the Warm-Up for Gymnastics, was pretty tough. HS Holds were pretty dialed in though. Felt great.

  8. Class- Worked up to 355 FS (f) but that was a PR attempt. Almost had it and considering its the first heavy squats I have done in over a month, I am thrilled. PRs to come.

    Pull downs need work.
    ring dips were spicy
    MUs did 3-5 every round

  10. Although it's already been said... So glad to have the blog back in my life!

    Front squats felt good today! 5# PR at 230. Went for 235 but couldn't make it happen.

    Got 3:19 for the workout. Legs felt super awesome afterwards.

    The gymnastics "warmup" was pretty darn challenging for me. Although I was hesitant to try freestanding handstands Jeff pushed me to do it and I was actually able to hold for a few seconds for several sets. Big gymnastics win for Sunshine! The negatives were brutal. Used two 45s.

    The workout was good. The lat pull downs are something I really need to keep working on. Ring dips felt ok. Muscle ups weren't awesome today... Failed several attempts, only hit 4 overall.

  11. Front Squats finally hit the PR 410# about passed out and duck walked last bit.

    Gymnastics extra work.
    Scaled for my arm still healing.
    Lat Pull downs need work, Dips felt good, HSPU negatives were rough, stayed away from MU as they hurt the day before
